Barbell front squat setup

  1. 01Set the bar in the rack at upper-chest height.
  2. 02Get your elbows high and the bar resting on your front delts — the shoulders hold the bar, the hands only stop it rolling.
  3. 03Clean grip with fingertips under the bar, or cross your arms. Both work.
  4. 04Unrack, two steps back, shoulder-width stance.

  1. 01Brace. Elbows stay up the entire set.
  2. 02Sit straight down. Torso stays as vertical as you can hold it.
  3. 03Hit depth, then drive up without letting the elbows drop.

How to load the bar for the barbell front squat

Before the barbell front squat is a rep, it is a number on the bar. Plates go on in pairs, one per sleeve, and the bar itself is part of the total — a 33 lb bar with a 45 on each side is 135 lb, not 90. This animation walks the three loads you will meet most often.

Common barbell front squat errors

  • Elbows dropping. The bar rolls forward and the rep is over.
  • Gripping the bar in your palms instead of resting it on your delts.
  • Trying to match your back squat weight. You will not, and that is normal.

Barbell front squat: what the evidence does and does not say

Front and back squat activation were compared in the cited bodybuilder study, but the practical size of the difference is small and depends on context. We are not going to tell you the front squat is "more quad" as though that were settled. What is not in dispute is the mechanical demand: the bar sits in front, so your upper back and trunk fight flexion the entire set.

How to program the barbell front squat

Training convention: usually programmed lighter than the back squat, 3-5 sets of 3-8. Common as a squat variation for weightlifters because the rack position is the bottom of a clean.

Rep ranges are training convention. They are what most lifters and coaches do, not a measured result, and nothing on this page is medical advice.

Questions people actually ask

What is the correct front squat rack position?

Bar across the front delts, resting on the shelf your shoulders make — not held in your hands. Fingers are hooks under the bar, elbows driven high and forward. If your elbows drop, the bar rolls off.

Why do I lose the bar on front squats?

Almost always elbows dropping on the way up, or the torso pitching forward out of the bottom. Both put the bar in front of your base instead of over it. Fix the elbows before you add weight.

Can I front squat as much as I back squat?

Most people cannot, and that is expected — the rack position and the more upright torso change the whole demand. Treat it as its own lift with its own numbers rather than a percentage of your back squat.
