Barbell hip thrust setup

  1. 01Sit on the floor with your upper back against the long edge of a bench, roughly at your shoulder blades.
  2. 02Roll the loaded bar over your legs so it sits in the crease of your hips. Use a pad — it will hurt otherwise.
  3. 03Feet flat, roughly shoulder width, heels far enough out that your shins are vertical at the top.
  4. 04Tuck your chin and keep it tucked.

  1. 01Drive through your heels and push your hips straight up.
  2. 02Finish with your torso parallel to the floor and your shins vertical.
  3. 03Squeeze the glutes hard at the top. Do not arch your lower back to get higher.
  4. 04Lower under control, tap, and go again.

How to load the bar for the barbell hip thrust

Before the barbell hip thrust is a rep, it is a number on the bar. Plates go on in pairs, one per sleeve, and the bar itself is part of the total — a 45 lb bar with a 45 on each side is 135 lb, not 90. This animation walks the three loads you will meet most often.

Common barbell hip thrust errors

  • Hyperextending the lower back at the top instead of finishing with the glutes.
  • Looking up at the ceiling, which drags the whole rib cage into extension.
  • Feet too close, turning it into a quad exercise.
  • Skipping the pad and then blaming the exercise.

Barbell hip thrust: what the evidence does and does not say

This is the most-measured movement on this list, and it is also the one most often oversold. Contreras et al. 2015 studied 13 trained women at an estimated 10-rep max. It measured mean upper gluteus maximus EMG at 69.5 percent for the hip thrust versus 29.4 percent for the back squat, and lower gluteus maximus at 86.8 percent versus 45.4 percent. Quote those numbers with the sample size or do not quote them. And be clear about what EMG is: electrical activity during a task, not growth. A 2023 study found hip thrust and back squat training produced similar gluteal hypertrophy. Higher activation did not translate into more muscle.

How to program the barbell hip thrust

Training convention: 3-4 sets of 8-15 with a hard squeeze at lockout. Loads well and recovers fast, so it tolerates more frequency than deadlifts.

Questions people actually ask

Is the hip thrust better than the squat for glutes?

Not settled. A 13-subject EMG study measured much higher gluteus maximus activation in the hip thrust than the back squat, but a 2023 study found the two produced similar gluteal hypertrophy. Activation during a lift and growth over months are different measurements, and only the second one is what most people are asking about.

Where should the bench hit my back on a hip thrust?

Around your shoulder blades, with your upper back against the long edge of the bench. From there your torso should finish parallel to the floor at lockout.

Where should my feet be for a barbell hip thrust?

Flat, roughly shoulder width, and far enough out that your shins are vertical at the top of the rep. Feet too close pulls the work toward the quads.

Do I need a bar pad for hip thrusts?

Practically speaking, yes. The bar sits directly in your hip crease. Skipping the pad is the fastest way to decide you hate an exercise for reasons that have nothing to do with the exercise.
